To row 2000 m in 5:20 you have to average 1:20.0 per 500 m, which the Concept2 monitor will show as roughly 684 watts. Held evenly, you cross 1000 m at 2:40.0 — if the monitor reads slower than that at the halfway mark, the second half has to be faster than 1:20.0 to bring the row home.

Those are the numbers to memorise before you sit down. Most rowers who miss a target 2K miss it because they never knew what the halfway clock was supposed to say, not because they lacked the fitness.

Three ways to pace a 5:20 2K

All three plans below finish on exactly 5:20. They differ only in how the work is distributed, and that difference is what makes a 2K feel survivable or not.

Even split

The same split for all four 500s. The most efficient way to cover 2000 m and the plan almost every coach starts a novice on, because it spends your energy at a constant rate instead of front-loading it.

Negative split

Start 1.5 seconds down on target and descend each 500. It feels comfortable early and brutal late, but it is the plan most likely to produce a personal best because you never over-spend in the first 90 seconds.

Fly and die

A fast first 500 and a long hold-on. It banks time early and is how most unstructured 2Ks are actually rowed. Included so you can see what it costs: the middle 1000 m has to be rowed nearly two seconds per 500 slower than the even plan to finish on the same time.

What a 5:20 2K predicts at other distances

Paul’s Law — the rowing rule of thumb that your 500 m split drifts about five seconds for every doubling of distance — turns a 5:20 2K into rough targets for the rest of the testing calendar. Treat these as starting points for a training plan, not as guarantees.

Is 5:20 a good 2K?

On its own, no 2K time is good or bad: it is a time in international and national-squad territory. What a time is worth depends on sex, age and weight class, and a score that wins a masters category can sit mid-pack in an open one.
